🚨 One of the most overlooked parts of lower limb rehab? Restoring ankle dorsiflexion.

In this example, we’re working with an athlete returning to sport after a calf strain,but this concept applies to almost every lower limb injury, from ankle sprains and Achilles injuries to knee pain, ACL reconstruction, and even some hip conditions.

After an injury, pain, swelling, muscle guarding, reduced loading, and changes in movement patterns often lead to a loss of ankle dorsiflexion. Unfortunately, this is a deficit that’s easy to overlook, especially once the original injury starts feeling better.

The problem is that limited dorsiflexion doesn’t just affect the ankle.It can change how the foot absorbs force, reduce the knee’s ability to move efficiently over the foot, increase compensations at the hip, and alter mechanics during squatting, running, jumping, landing, and cutting. Over time, these compensations can reduce performance and increase the risk of reinjury.

In this drill, our athlete performs a single-leg squat with multidirectional toe/heal taps while a heavy resistance band assists with ankle joint mobilization. This allows the athlete to restore dorsiflexion in a functional, weight-bearing position while simultaneously improving strength, balance, proprioception, and lower-limb control.
For an athlete returning from a calf strain, this also provides controlled eccentric loading of the healing calf while re-establishing the ankle mobility needed for efficient running and sprinting mechanics.

Don’t just rehab the injured tissue,restore the movement that supports the entire kinetic chain.

The best drills don’t develop one quality,they integrate multiple performance qualities within a single task.
This hip lock pogo series combines postural control, elasticity, and coordination in a way that closely reflects the demands of sprinting.

The Pilates ball creates an active constraint, reinforcing a true hip lock by maintaining knee position while promoting trunk and pelvic stability. Rather than simply lifting the thigh, the athlete must own the position throughout every ground contact.

Each progression increases the coordination demand without changing the objective ⬇️

✔️Forward pogos reinforce vertical stiffness while introducing horizontal displacement.

✔️Lateral pogos challenge frontal-plane control, exposing deficits in pelvic stability and single-leg force acceptance that are often hidden during linear movements.

✔️Wicket pogos add a spatial constraint that promotes rhythm, foot placement, and projection while requiring the athlete to maintain the same elastic qualities under greater precision.

What makes this series valuable is the interaction between constraints. The athlete isn’t simply working on stiffness, balance, or coordination in isolation,they’re learning to express all of these qualities simultaneously while maintaining a sprint-specific position.

High-quality sprint mechanics emerge when athletes can consistently organize posture, pelvis, limb position, and force application under dynamic conditions. Drills like this help build that foundation.

Most sports aren’t played in a straight line.
